USTRA ASANA

GHERANDA SAMHITA, 2ND UPADESHA, 40TH VERSE

Adhyaasyash-Shethe Padha-Yugma-Vyastham

Prushte Nidhaayaapi Dhrutham Karaabhyaam |

Aakunchayeth Samyak Udharaasya-Gaadam

Ushtram Cha Peetam Yogino Vadanthi ||2.40 ||

TRANSLATION

Lying on the ground facing downwards with legs stretched, one should hold the feet turned upwards with his hands and contract his mouth and abdomen forcibly. This is termed by the Yogis as the Ushtrasana.

TECHNIQUE

Lie flat on your chest

Lift your legs upwards in this posture

Take your hands backwards and catch hold of the feet firmly

Contract the mouth and abdomen

Be in this posture for 30 seconds

PLAAVINEE KUMBHAKA

KUMBHAKA PADDHATI, VERSE 171

Yatheshtam poorayeth Vaayum

Baddhe Jaalandhare Dhrude |

Hrudi Dhruthvaa Jale Supthvaa

Plaavinee-Kumbhako Bhaveth ||171||

TRANSLATION

One should fill in the air sumptuously in his lungs and then adopt Jalandhara Bandha (explained below). If one lies on water it is called Plavini Kumbhaka.

TECHNIQUE

Stay on same posture

Inhale complete

Contract the throat and rest your chin on the chest

Retain the air inside as much as you can possible

Release the throat lock and exhale slowly

Do this 21 times

MOORCCHANAA KUMBHAKA

KUMBHAKA PADDHATI, VERSE 170

Aapoorya Kumbhitham Praanam

Badhvaa Jaalandharam Shanaaihi |

Rechayeth Moorchanaa-Kumbho

Mano-Moorchcha Sukha-Pradaaa ||170||

TRANSLATION

One should retain the inhaled breath by performing Jalandhara Bandha (explained above). Then he should slowly exhale in this Jalandhara Bandha itself. It is called Moorchana Pranayama. It confers bliss by reducing the (Thoughts Per Second) TPS level.

TECHNIQUE

Stay in ushtrasana

Inhale completely

Contract your throat by resting the chin on the chest

Retain the air as you can

When can't hold anymore Exhale slowly in this posture itself

Do this 21 times

UTHKATA ASANA

Angushtaabhyaam Avashtabhya

TRANSLATION

Resting on the toes on the ground and having lifted the heels in the air, the anus has to be placed on the heels. This is known as Uthkatasana.

TECHNIQUE

Come to a full squat position

Raise the heels and Bend the knees forward and balance on the toes itself

Sit such that the anus touches the heels

If you can't balance on the toes itself,You can rest the knees on the ground

Stay in this state for 30 seconds

KAMALA KUMBHAKA

KUMBHAKA PADDHATI, VERSE 189

Poorayeth Arka-Naadyaasu

Kumbhayithvaa Yathaa-Vidhi |

Rechayeth Chendu-Naadyaasu

Kumbhakaha Kamalaabhidhaha ||189||

TRANSLATION

One should inhale through the right nostril and hold the breath properly and exhale through the left nostril. This is called Kamala Kumbhaka.

TECHNIQUE

Inhale through the right nostril

Hold the breath

Exhale through the left nostril

Do this 21 times

Poorayeth Chandra-Maargena

Dhaarayithvaa Dhvajaayudhe |

Kumudaha Kumbhakaha Smruthaha ||190||

TRANSLATION

The breath should be inhaled through the left nostril. After retaining the breath, if the exhalation is done through both the nostrils, it is called Kumuda Kumbhaka.

TECHNIQUE

In UTHKATA ASANA

Inhale through the left nostril

Hold the breath for as long as possible judiciously

Exhale through both the nostrils

Do this 21 times

KRAMA NETRA KUMBHAKA

KUMBHAKA PADDHATI, VERSE 191

Sakruth Sooryena Chaapoorya

Dhaarya Chandrena Poorayeth |

Dhaarayeth Cha Prayathnena

Rechayeth Kramathas-Thathaa ||

Netra-Kumbhakaha Ithi Khyaathaha

Kramatho Vyuthkramaadapi ||191 ||

TRANSLATION

One should take the breath in through the right nostril, hold the breath and then again inahale through the left nostril. He should with effort hold the breath again and exhale in the same order. This is known as krama-netra kumbhaka. This is also done in the reverse order.

Hold the breath

Inhale through the left nostril

Hold the breath

Exhale through the right nostril

Hold the breath

Exhale through the left nostril

Do this 21 times

Just sit for few minutes
